Training Load: How Your Watch Calculates Strain and When to Back Off
Your watch knows when you're overdoing it. Maybe before you do.
That little "Training Load" graph on your Apple Watch or the "Training Status" widget on your Garmin isn't just another metric to ignore. It's actually one of the most useful tools your wearable gives you — a running calculation of how hard you've been working and whether your body is keeping up.

What training load actually measures
At its core, training load compares two things: what you've done recently versus what you've been doing over a longer period.
This is called the acute-to-chronic workload ratio, or ACWR for short. It sounds complicated but the idea is dead simple.
Your acute load is your training volume and intensity over the last 7 days. Your chronic load is the average over the last 28 days. Divide acute by chronic and you get a ratio that tells you whether you're ramping up too fast, maintaining, or detraining.
Think of it like a dam holding back water. Your chronic load is the dam — it's the capacity you've built over weeks and months of consistent training. Your acute load is the water flowing in. If you suddenly dump a ton of water (acute load) into a dam that hasn't been reinforced (chronic load), something's going to give.
How different watches calculate it
Not all wearables do it the same way, which is worth knowing if you've ever switched devices and wondered why your numbers changed.
Apple Watch (watchOS 11+) uses a proprietary algorithm that factors in effort ratings you provide after workouts, plus heart rate data, pace, and duration. It shows you a 28-day trend line and labels your current state as "Above," "Within," or "Below" your target range.
Garmin uses Training Load, Load Focus, and Training Status. It breaks your training into three categories — low aerobic, high aerobic, and anaerobic — and tells you whether you're balanced or leaving gaps. The "Training Status" label (Productive, Maintaining, Strained, Overreaching, etc.) comes from a combination of load, HRV, and VO2 max trends.
Whoop takes yet another approach with its Strain Score (0-21), which is based primarily on heart rate. Higher heart rate for longer = higher strain. It compares day-to-day strain against your Recovery Score.
The specific algorithm varies, but the principle is the same across all of them: your body adapts to stress over time, and too much too soon is where injuries and burnout live.
What "overreaching" actually means
Seeing your watch say you're "Overreaching" or "Above Target" can feel like a personal attack. But it's not a judgment — it's a signal.
There are actually two kinds of overreaching:
Functional overreaching is intentional. You push hard for a short period (think: a big training block or race prep), knowing you'll back off and recover afterward. Your performance temporarily dips, then supercompensates — you come back stronger.
Non-functional overreaching is when you push too hard for too long without enough recovery, and performance drops without bouncing back. This is the kind your watch is trying to warn you about. It's a short hop from here to full-blown overtraining syndrome.
The difference is almost always: do you have a plan to deload?
Signs your training load is telling you something important
Your watch will flag it. But your body usually knows first. Here are the signs that line up with an elevated acute-to-chronic ratio:
- Your resting heart rate is creeping up (5+ bpm above normal)
- HRV is consistently trending down
- Sleep quality is tanking even though you're exhausted
- Workouts that usually feel moderate suddenly feel hard
- You're irritable, unmotivated, or dreading sessions you normally love
- Nagging aches and pains that don't go away

How to actually use training load data
The most powerful thing you can do with training load data is also the simplest: watch the trend, not the day.
A single day in the red means nothing. A week in the red while your HRV is dropping and you're sleeping poorly? That's your cue to back off.
Here's a practical framework:
Check weekly, not daily. Open your training load graph once a week. Look at the 4-week trend. Is it climbing steadily, flat, or spiking?
Respect the 10% rule (roughly). You don't need to be rigid about it, but if your acute load jumps more than 15-20% above your chronic load, you're in a risk zone. Keep increases gradual.
Deload every 3-5 weeks. A deload week — where you cut volume by 30-50% but keep intensity — gives your body the window it needs to actually absorb the training you've been doing. Your watch's load graph should dip visibly.
Correlate with how you feel. Data is useful, but it's not the whole picture. If your watch says you're fine but you feel wrecked, trust how you feel. If your watch says you're strained but you feel great, look closer at other metrics (HRV, sleep, resting heart rate) before ignoring it.

Training load isn't a grade. It's not telling you whether you're "good" or "bad" at fitness. It's a dashboard light — a signal designed to help you answer one question: Am I doing enough to improve without doing so much that I break?
